Caffeine timing: how late is too late after 40?

Caffeine has a half-life of five to six hours, and that number varies widely between people. Here is what the trials show about cutoff times and why feeling fine is not evidence.

The short answer: for most adults, the last caffeine of the day should land eight to ten hours before bed — early afternoon for a normal bedtime. Caffeine has a half-life of roughly five to six hours, so a 3 p.m. coffee still has about a quarter of its dose circulating at midnight. Caffeine taken six hours before bed has been shown to measurably reduce total sleep time. And crucially, people in those studies did not notice.

What it is

Caffeine works by blocking adenosine receptors. Adenosine accumulates in the brain across your waking hours and is the main chemical signal of sleep pressure — the growing pull toward sleep that makes a bed feel good at 11 p.m.

The important detail is that caffeine does not remove adenosine. It occupies the receptors so you stop feeling it. The pressure keeps building underneath. When the caffeine clears, the accumulated signal arrives at once, which is what the late-afternoon crash actually is.

Two numbers govern timing. The half-life — the time to clear half a dose — is about five to six hours in a healthy adult. The quarter-life is roughly ten to twelve hours. So 200 mg at 3 p.m. leaves about 100 mg at 9 p.m. and about 50 mg at 3 a.m. Fifty milligrams is roughly a cup of tea, arriving in the middle of the night.

For reference: an 8 oz cup of brewed coffee runs about 95 mg, a shot of espresso about 65 mg, black tea about 45 mg, green tea about 30 mg, a typical energy drink about 80 mg, and decaf about 2–5 mg. A large takeaway coffee is frequently 250–350 mg on its own.

The half-life is an average, and the variation around it is large. Clearance is handled mainly by the liver enzyme CYP1A2, whose activity differs several-fold between individuals for genetic reasons. Smoking roughly doubles the clearance rate. Oral contraceptives and pregnancy slow it substantially — sometimes doubling the half-life. Some medications, including certain antibiotics and antidepressants, slow it further. Liver function declines modestly with age, which nudges the whole curve longer after 40.

The other age-related change is less about caffeine and more about the target. Sleep after 40 is naturally lighter and more fragmented. Deep slow-wave sleep declines steadily from midlife, and brief night wakings become normal. A given amount of residual caffeine has more effect on a night with thinner margins — the same 2 p.m. coffee that was invisible at 28 can be the difference between returning to sleep at 3 a.m. and lying there until 4.

There is also a feedback loop worth naming. Poor sleep produces daytime fatigue, fatigue produces more caffeine, more caffeine lands later in the day, and later caffeine produces poorer sleep. The loop is stable, self-reinforcing, and usually invisible from inside it, because each individual cup feels justified by how you feel at the time.

What the evidence shows, graded

  • Has been shown to: increase the time it takes to fall asleep, reduce total sleep time, and reduce slow-wave (deep) sleep when consumed within several hours of bed. Controlled trials giving 400 mg at zero, three, and six hours before bedtime found meaningful reductions in total sleep time at all three timings, including the six-hour condition — roughly an hour of lost sleep in that work. Caffeine also reliably improves alertness and reaction time in the sleep-deprived, which is why the cycle is self-sustaining.
  • Research suggests: individual clearance varies enough that a single universal cutoff is wrong for a lot of people, with genetic differences in CYP1A2 and in adenosine receptors explaining part of it. It also suggests that evening caffeine delays circadian timing — shifting melatonin onset later by around half an hour in controlled conditions — meaning caffeine does not just block sleep pressure, it moves the clock. And it suggests self-reported sleep quality is a poor detector: participants whose objective sleep was clearly degraded often rated their nights as normal.
  • May help: moving the cutoff earlier as a standalone fix for chronic insomnia. Plausible, commonly recommended, and less studied in isolation than you would expect — most of the good evidence tests acute doses in laboratories rather than habitual patterns over months. Genetic testing to personalize a cutoff is early and not yet worth acting on.

Who it may suit

An earlier cutoff is most worth trying if you take longer than 20–30 minutes to fall asleep, if your sleep feels light or unrefreshing rather than short, or if your caffeine intake has crept upward over the past year.

It matters more if you are a slow metabolizer — a reasonable suspicion if a single afternoon coffee keeps you alert into the evening, if caffeine gives you jitters or a racing heart at ordinary doses, or if you take an oral contraceptive. It matters less if you smoke, or if you have always been able to drink coffee at 9 p.m. and sleep, though see the next paragraph before concluding you are in that group.

The “I sleep fine on coffee” problem deserves stating directly. Habitual caffeine users develop tolerance to the feeling of stimulation, not to the underlying effect on sleep architecture. You stop noticing the alertness while the sleep disruption continues. And because your reference point is your own caffeinated sleep, you have nothing to compare it to. Some people genuinely are fast metabolizers who sleep well on late caffeine. Most people who believe this have simply never run the experiment.

A workable protocol: keep total intake at or below about 400 mg a day, which is the level most regulators consider safe for healthy adults. Set a cutoff eight hours before bed. Hold it for two weeks — expect two or three days of headache and low mood if you are shifting a lot of intake, then judge. If sleep onset improves, keep it. If nothing changes after two weeks, caffeine timing was not your problem, and the next place to look is your wake time.

Move the cutoff rather than the total if you can. Cutting caffeine outright produces a rougher week and is harder to sustain; shifting the same intake earlier keeps the useful part and removes most of the cost. In practice that often means front-loading — two cups before 11 a.m. instead of one at 8 a.m. and one at 4 p.m.

Watch for the hidden sources while you do it. Green and black tea, cola, dark chocolate, pre-workout formulas, some pain relievers marketed for headaches and migraine, and a growing number of energy drinks and flavoured waters all carry caffeine, sometimes in amounts comparable to coffee. A 4 p.m. tea and a square of dark chocolate after dinner can total 60 or 70 mg, which is not nothing at a five-hour half-life.

One more timing note that is not about the cutoff. Delaying your first caffeine by 60 to 90 minutes after waking is widely recommended on the grounds of cortisol rhythm and adenosine clearance. It is a harmless habit and the evidence for it is thinner than its popularity suggests. The last cup of the day matters considerably more than the first.

Who should ask a clinician first

Anyone with an arrhythmia, uncontrolled high blood pressure, or a history of palpitations — caffeine tolerance is not the only question there.

Anyone with an anxiety disorder or panic attacks, where caffeine can both provoke symptoms and complicate treatment.

Anyone taking fluvoxamine, ciprofloxacin, theophylline, lithium, or clozapine — all of which interact with caffeine metabolism in one direction or the other, sometimes substantially.

Anyone with reflux, interstitial cystitis, or migraine, where caffeine plays a more complicated role than a simple cutoff addresses. And anyone who needs more than about 400 mg a day to function, which is worth a conversation about what is being masked.

What the marketing overstates

“Smooth energy without the crash” — usually the same caffeine paired with L-theanine, which may help blunt jitteriness in early research but does nothing to shorten the half-life. The crash is adenosine arriving late, and no additive prevents it.

Cold brew as gentler. It is frequently stronger per serving, not weaker.

Nootropic blends dosed for a workday and taken at 2 p.m. Read the caffeine content on the label, add it to your coffee, and see where you land.

Decaf as caffeine-free. It is roughly 97% removed, not 100% — a few milligrams per cup, which is irrelevant for almost everyone but occasionally noticed by the genuinely sensitive.

And any product that sells caffeine as a substitute for sleep. It borrows alertness against a debt that has to be repaid, and after 40 the interest rate goes up.

When to talk to a clinician

If you have moved your cutoff to early afternoon, held it for a month, and still cannot fall asleep or stay asleep, the problem is not caffeine. Ask about cognitive behavioral therapy for insomnia (CBT-I) — the first-line treatment in every major guideline, ahead of any medication.

Talk to someone sooner if daytime sleepiness is severe enough that you need caffeine to stay awake while driving or at work, if you snore loudly with witnessed pauses or gasping, or if you wake unrefreshed no matter how long you were in bed. Those patterns point to sleep apnea or another underlying sleep disorder, both common after 40 and neither solvable by moving your last coffee earlier.

Also mention it if cutting caffeine produces headaches lasting more than a week, or if palpitations and tremor appear at doses you used to tolerate — the second is sometimes the first sign of something else, such as a thyroid change.
